Mastering the Barbell Squat: The last guide you'll need.
I've coached strength training for more than 25 years, and if there's one lift I've seen people overcomplicate more than almost any other, it's the squat.
You'll hear a hundred cues in the gym: “Sit back.” “Knees out.” “Chest up.” “Stay on your heels.” “Look up.”
Some of those cues can help the right lifter at the right time. None of them should be treated as universal rules.
A good squat is not about forcing your body into someone else's position. It's about creating a stable setup, staying balanced under the bar, bracing hard, controlling the descent, reaching the depth your body and goals allow, and driving back up without losing position.
That's what I'm going to teach you here.

How to Set Up for a Barbell Squat
A good squat starts before you ever unrack the bar.
I want the bar set slightly below shoulder height.
Not so high that you have to get on your toes to unrack it, and not so low that you're doing a quarter squat just to get it out of the rack.
Walk underneath the bar and establish your position before you lift it.
My cues:
Get tight before the bar leaves the rack.
Pull yourself into the bar.
Make your upper back hard.
Don't casually put the bar on your shoulders and then try to tighten everything afterward.
Your squat starts at the rack.
Where to Put the Bar
There are two common back squat positions.
High Bar
The bar sits across the upper traps.
This generally allows a more upright torso and often involves more knee flexion.
High-bar squatting is very common in bodybuilding, Olympic weightlifting and general strength training.
Low Bar
The bar sits slightly lower across the rear deltoids.
This normally requires more forward torso inclination and can allow many lifters to handle heavier weights.
Neither is automatically better.
The correct position depends on your goals, mobility, body proportions and what feels strongest.
My cue:
Put the bar on muscle, not on your neck.
Regardless of bar position, create a solid shelf with your upper back.
Pull your shoulder blades together and grip the bar hard.
You should feel like your entire upper body is locked into one solid unit.
Grip the Bar Like You Mean It
Your hands aren't just keeping the bar from falling off your back.
A strong grip helps create tension through your forearms, shoulders, lats and upper back.
I tell lifters:
Squeeze the bar.
Pull the bar into your back.
Think about trying to bend the bar around your shoulders.
You don't actually have to move it. The intent creates upper-body tension.
If your grip is too wide and your upper back is loose, the bar can start shifting around as the weight gets heavy.
If your shoulders allow it, gradually bring your hands closer until you can create a strong, tight shelf without causing pain.
Unrack the Bar
Before you unrack:
Take your breath. Brace. Get tight.
Then stand straight up.
Don't perform a staggered lunge to get the bar out.
Both feet should be underneath you.
My cue:
Stand the bar up.
Once you're clear of the hooks, take a controlled walkout.
I generally want as few steps as possible.
Step back. Set the other foot. Make whatever small adjustment you need. Then stop moving.
Heavy squats require energy. Don't waste it walking around with the bar.
How Wide Should Your Squat Stance Be?
There is no universal shoulder-width rule.
I've coached lifters who squat beautifully with a relatively narrow stance and others who need to be considerably wider.
Your hip structure, femur length, torso length and ankle mobility all influence your squat.
Start somewhere around shoulder width and adjust from there.
Turn your toes slightly outward if that allows your knees and hips to move more naturally.
My cue:
Find the stance where your hips have somewhere to go.
You should be able to descend between your legs without feeling like the hips are running into a wall.
Don't force your toes straight ahead because somebody told you that's “proper form.”
And don't automatically turn them 45 degrees outward either.
Find your position.
How to Brace for a Squat
This is one of the biggest differences between somebody who simply performs squats and somebody who knows how to squat heavy.
Before every rep, take air into your trunk.
Don't think only about filling your chest.
Think:
360 degrees.
Expand your abdomen. Expand your sides. Expand your lower back.
Then tighten your abdominal wall around that pressure.
My cue:
Take a big breath and make your entire torso solid.
You're trying to turn your torso into a rigid cylinder.
This helps prevent your trunk from folding as the weight gets heavier.
Should You Suck Your Stomach In?
No.
Bracing isn't sucking your stomach toward your spine.
You want to create outward pressure while simultaneously contracting your trunk musculature.
If you've ever prepared for somebody to punch you in the stomach, you already understand part of the feeling.
Now add a deep breath behind that contraction.
That's your brace.
How to Descend Into the Squat
Here's another area where people get confused.
You don't need to choose between “break at the hips” and “break at the knees.”
For most lifters, I want the hips and knees beginning the movement together.
My cue:
Knees and hips unlock together.
Then:
Sit between your legs.
Not necessarily straight backward. Not straight down. Between your legs.
Your exact torso angle will depend heavily on your proportions and bar position.
A lifter with long femurs may naturally lean more than a lifter with short femurs.
That isn't automatically bad technique.
Control the Descent
Don't fall into the bottom.
But don't turn every squat into a ten-second eccentric either.
I want a controlled descent that allows you to maintain your brace, foot pressure and bar path.
My cue:
Control it down. Attack it up.
As you become more experienced, you can use a faster descent if you maintain position.
But speed should never come at the expense of control.
Where Should Your Knees Go?
Your knees are allowed to travel forward.
They are also allowed to go past your toes.
Forcing the knees to stay behind the toes usually creates a very different movement, with substantially more hip displacement and torso lean.
Instead, think about the knees tracking in the same general direction as the toes.
My cue:
Knees follow the toes.
That doesn't mean aggressively forcing your knees outward as far as possible.
It means don't allow them to collapse uncontrollably inward while you're trying to maintain your squat position.
Some natural movement is normal. The goal is control.
Where Should Your Weight Be on Your Feet?
One of the oldest squat cues is:
“Stay on your heels.”
I've never liked that cue as a universal instruction.
You don't want your toes floating off the ground any more than you want your heels coming up.
You want a stable foot.
Think of three contact points:
- Your heel
- The base of your big toe
- The base of your little toe
My cue:
Keep the whole foot glued to the floor.
You should feel balanced.
The bar and your combined center of mass should remain approximately over the middle of your foot.
If you're falling onto your toes, you've lost your position.
If your toes are lifting and you're falling backward, you've lost your position too.
Keep the Bar Over the Midfoot
This is one of the most useful ways to understand squat technique.
The bar doesn't need to travel in an absolutely perfect vertical line every millimeter of the rep.
But you generally want it staying over your base of support.
If the bar moves too far forward, you're going to fight to keep from falling forward.
If it moves too far backward, you'll fight the opposite problem.
My cue:
Stay balanced underneath the bar.
This is more useful than trying to force everybody into the same torso angle.
Should You Keep Your Chest Up?
Yes and no.
“Chest up” can be useful for someone whose upper back is collapsing.
But taken too literally, it can cause lifters to overextend their lower back and lose their brace.
I prefer:
Keep your torso rigid.
Or:
Show me the logo on your shirt.
Your torso will naturally incline somewhat during a squat.
That's completely normal.
The goal isn't to remain vertical at all costs.
The goal is to maintain your trunk position while keeping the bar balanced.
What Should Your Head Do?
You don't need to stare at the ceiling.
You also don't need to tuck your chin aggressively into your chest.
Keep your head relatively neutral with the rest of your spine.
My cue:
Pick a spot and keep your eyes there.
Usually somewhere in front of you.
Once you begin the rep, don't start looking around the gym.
Your head position should remain consistent.
How Deep Should You Squat?
This depends on why you're squatting.
For powerlifting, you need to meet the depth standards of your federation.
For muscle growth and general strength, I generally want lifters using the largest range of motion they can control and tolerate.
For many lifters that means reaching parallel or below.
But I don't want you forcing another two inches of depth by losing your brace, collapsing your pelvis or allowing your heels to leave the floor.
My cue:
Own the depth you use.
Don't chase depth just to say you squat deep.
Earn deeper positions with control, mobility and practice.
What About Butt Wink?
Some pelvic movement at the bottom of a deep squat is normal.
The problem is when a lifter reaches a depth where they suddenly lose control of their pelvis and lumbar spine under substantial load.
If that happens, don't automatically panic.
First see whether you can improve it through stance adjustment, toe angle, ankle mobility, heel elevation, load reduction, better bracing, or simply stopping slightly above the position where control disappears.
Your squat needs to fit your body.
How to Drive Out of the Bottom
The ascent should be aggressive.
You're not trying to slowly stand up with a heavy squat.
My cue:
Drive the floor away.
Think about pushing your whole foot through the floor.
At the same time, keep your upper back locked and your torso rigid.
Your hips and shoulders should generally rise together.
Don't Let Your Hips Shoot Up
One of the most common breakdowns under heavy weight is the hips rising first while the chest drops.
Suddenly, your squat becomes a good morning.
Sometimes this simply means the weight is heavy.
But if it happens constantly, you may need to work on your brace, quad strength, positioning or load selection.
My cues:
Chest and hips together.
Drive your traps into the bar.
Push the floor away.
Choose the one that creates the movement you need.
That's an important coaching lesson: a cue isn't magic. It's just language designed to produce a physical response.
Drive Through the Sticking Point
Most lifters don't fail at the absolute bottom.
They fail shortly after they start coming up.
That's your sticking region.
When you reach it, don't panic and change positions.
My cue:
Keep driving.
Maintain your brace. Keep pushing into the floor. Keep the upper back tight.
A lot of missed squats happen because the lifter feels the bar slow down and immediately abandons the position that got them there.
Heavy weights move slowly sometimes. That's normal.
Finish the Rep
Once you've passed the sticking point, continue extending your hips and knees until you're standing tall.
You don't need to violently thrust your hips forward.
Just finish the rep.
My cue:
Stand tall.
Then reset your breath before beginning another repetition.
How to Breathe Between Reps
For lighter sets, you can breathe naturally at the top.
For heavy squats, I want each repetition treated almost like its own lift.
At the top:
Exhale. Take another deep breath. Brace. Squat.
My cue:
Reset every rep.
As the weight gets heavier, don't rush through your setup because you're tired.
That's exactly when setup matters most.
Common Squat Cues and What They Actually Mean
“Knees Out”
Useful if your knees are collapsing excessively.
Not a command to force your knees as far outward as anatomically possible.
Think: Keep your knees tracking with your toes.
“Chest Up”
Useful if your upper back collapses.
Not permission to hyperextend your lower back.
Think: Keep the torso rigid.
“Sit Back”
Useful for some lifters, particularly certain low-bar squatters.
But it can be terrible advice for a lifter who already avoids knee flexion.
Think: Sit between your legs.
“Push Through Your Heels”
Usually intended to stop somebody from falling forward.
But I prefer: Use your whole foot.
“Look Up”
Usually unnecessary.
Think: Keep your head neutral and eyes fixed.
“Brace Your Core”
Good cue, but often poorly explained.
Think: Breathe into your entire trunk and make yourself hard.
“Spread the Floor”
This can be useful for creating hip tension and preventing uncontrolled knee collapse.
Think about applying outward pressure through your feet without allowing the feet themselves to move.
Should You Wear a Lifting Belt?
Once you're squatting meaningful loads, a lifting belt can be an extremely useful tool.
A belt doesn't replace your core.
It gives your abdominal wall something to brace against.
The biggest mistake I see is people putting on a belt and simply tightening it as hard as possible.
That's not how I want you using it.
My cue with a belt:
Push into the belt.
Take your breath and expand your trunk into the front, sides and back of the belt.
Then brace against it.
That's where the belt becomes useful.
You should know how to brace without a belt first. Then let the belt amplify that skill.
Should You Wear Knee Sleeves?
I'm a big believer in understanding what equipment does instead of giving it magical properties.
Knee sleeves don't fix bad squat technique.
They also don't make your knees indestructible.
What good 7mm neoprene sleeves do provide is compression, warmth and a secure feeling around the knee.
That feeling matters more than people sometimes admit.
When you're getting underneath a heavy squat, feeling warm, stable and confident in the knee can make a difference in how comfortable you are attacking the movement.
My cue doesn't change when somebody puts sleeves on:
Let the knee move.
Don't put on sleeves and suddenly start treating your knees like they're fragile.
Squat normally. Let the knees flex. Keep them tracking with the toes.
And use the sleeve for the compression and support it's designed to provide.
When Squat Wedges Can Help
Not everybody has the same ankle mobility.
Not everybody has the same femur length.
And not everybody is built to squat with their heels perfectly flat on the ground while maintaining the torso position they want.
That's where squat wedges become useful.
Elevating the heels allows the knees to travel forward more easily.
That can help you achieve more knee flexion, maintain a more upright torso and reach greater squat depth.
This is particularly useful for quad-focused squatting.
If I'm coaching somebody and their squat immediately improves when I elevate their heels, that tells me something about their mechanics.
It doesn't mean they're cheating.
We've been putting elevated heels on weightlifting shoes for decades for exactly this reason.
My cue:
Use the wedge to give your knees room to travel forward.
Then squat between your legs.
The Muscles Worked by the Squat
The squat is a compound exercise.
That means you're training a large amount of muscle in one movement.
Quadriceps
Your quads straighten the knee and work extremely hard during the ascent.
If you're squatting for leg development, they're one of the primary reasons the exercise is so valuable.
Glutes
Your glutes contribute heavily to hip extension, particularly as you come out of deeper squat positions.
Adductors
The adductor magnus is a major contributor during deep squatting and assists with hip extension.
This is one of the reasons deep squats can hammer the muscles on the inside of your thighs more than people expect.
Hamstrings
The hamstrings contribute to the squat and help stabilize the knee and hip, but I wouldn't rely on squats alone if maximal hamstring development is your goal.
Add movements like Romanian deadlifts and leg curls.
Spinal Erectors
Your spinal erectors work hard to maintain the position of your torso under load.
Abdominals and Obliques
These muscles create the trunk stiffness necessary to transfer force effectively between your legs and the bar.
Upper Back
Your traps, rear delts, rhomboids and surrounding musculature help support the bar and maintain your upper-body position.
That's why a heavy squat can leave more than your legs tired.
Squat Variations
There's no rule saying every lifter needs to perform the exact same squat year-round.
Different variations can solve different problems.
High-Bar Back Squat
One of my favorite general-purpose squat variations.
Usually more upright and knee dominant than a low-bar squat.
Excellent for building the quads and practicing deep squatting.
Low-Bar Back Squat
Common among powerlifters because many athletes can move more weight with it.
The bar position generally creates greater forward torso inclination and more hip involvement.
Front Squat
The bar sits across the front of the shoulders.
Because the bar is in front of you, you have to maintain a relatively upright torso to keep it over your base of support.
Excellent for quads, upper back and trunk strength.
Goblet Squat
One of the first squats I'll teach many beginners.
Holding the weight in front acts as a counterbalance and often allows people to understand what “sitting between the legs” should feel like.
Heel-Elevated Squat
One of my favorite quad-focused variations.
Use squat wedges or weightlifting shoes.
Allow the knees to travel forward and use the increased knee flexion rather than fighting it.
Pause Squat
Squat into the bottom. Stop. Maintain your brace. Then drive.
Pause squats expose weak positions very quickly because you can't rush through the bottom.
My cue:
Get comfortable where you're usually uncomfortable.
Tempo Squat
Use a controlled three to five-second descent.
These are excellent for teaching positioning because you can't hide sloppy mechanics behind speed.
Box Squat
Squatting to a box gives you a consistent depth reference and can be programmed in several different ways depending on your goals.
My Squat Checklist
When I'm coaching somebody through a heavy squat, this is essentially what I'm watching.
Before the unrack:
- Feet under the bar.
- Upper back tight.
- Grip the bar hard.
- Big breath.
- Brace.
On the walkout:
- Stand it up.
- Step back.
- Set your feet.
- Stop moving.
Before the rep:
- Big breath.
- 360-degree brace.
- Whole foot on the floor.
During the descent:
- Hips and knees together.
- Knees follow the toes.
- Sit between your legs.
- Stay balanced over the midfoot.
At the bottom:
- Stay tight.
On the ascent:
- Drive the floor away.
- Chest and hips together.
- Keep pushing through the sticking point.
At the top:
- Stand tall.
- Reset.
Then do it again.
The Bottom Line
After more than 25 years around strength training, one thing becomes very obvious:
The best squatters don't have the most complicated technique.
They have the most repeatable technique.
They approach the bar the same way. They grip it the same way. They brace the same way. They walk it out the same way. They establish the same foot pressure. They descend into the same position.
And when the bar gets heavy, they don't suddenly invent a new squat.
That's what you should be chasing.
Not the perfect-looking squat.
A strong, controlled and repeatable squat that fits your body.
Learn your stance. Learn to brace. Use your whole foot. Let your knees move. Keep yourself balanced underneath the bar. Control the weight down.
Then drive the floor away as hard as you can.
Everything else is refinement.
